Lat Pull Down into Close Pull Down - 7 reps of each X 4
Wide Grip Row - 8 reps X 3
Plate Bent Over Row - 10 reps X 4
Single Bent Over Fly - 7 per arm X 3
Tricep Kickbacks - 7 per arm X 3
Hammer Curl into Bicep - 8 reps X 4

ABS - Dumbbell Passover/Single Leg Raises/Cocoon Crunch - 30 secs per exercise - 1 min between rounds - 3-4 rounds.

10 mins HIIT Sprints to finish - 20 secs on/10 off.
